You don’t need a six-day bro split to look like you lift. You need three smart, brutal sessions a week that actually follow how muscle is built. This get-swole routine uses an upper, lower, and full-body structure to hit every muscle twice a week and pile up enough volume to grow, all without living in the gym. Perfect for busy lifters who still want serious size. Here’s the plan.
Why 3 Days Is Enough
Modern muscle-building science is clear: what drives growth is enough weekly volume (roughly 10-plus hard sets per muscle) and hitting each muscle at least twice a week. You can absolutely reach both on three well-designed days. The old idea that you must train five or six days to build a physique is a myth. In fact, three days you actually show up for beats a five-day plan you keep skipping. Consistency is king. Want another option to rotate in? My mass monster split is a different 3-day approach.
The Structure
The trick to hitting everything twice a week on only three days is this layout:
- Day 1, Upper: all your pushing and pulling in one session.
- Day 2, Lower: quads, hamstrings, glutes, calves.
- Day 3, Full Body: a bit of everything, using different angles to top off your weekly volume.
Run it Monday, Wednesday, Friday with rest days between. Your upper muscles get trained on Day 1 and again on Day 3; your legs on Day 2 and Day 3. That’s the twice-a-week frequency that grows muscle. Lead each session with heavy compounds, then finish with isolation.
Day 1: Upper (Push + Pull)
| Exercise | Sets | Reps |
|---|---|---|
| Barbell Bench Press | 4 | 6-10 |
| Barbell Row | 4 | 6-10 |
| Overhead Press | 3 | 8-12 |
| Lat Pulldown | 3 | 10-12 |
| Dumbbell Lateral Raise | 3 | 12-20 |
| Face Pull | 3 | 15-20 |
Day 2: Lower
| Exercise | Sets | Reps |
|---|---|---|
| Back Squat | 4 | 6-10 |
| Romanian Deadlift | 4 | 8-10 |
| Leg Press | 3 | 10-12 |
| Lying Leg Curl | 3 | 12-15 |
| Standing Calf Raise | 4 | 12-15 |
Day 3: Full Body
| Exercise | Sets | Reps |
|---|---|---|
| Incline Dumbbell Press | 3 | 8-12 |
| Bulgarian Split Squat | 3 | 10-12 each |
| Weighted Pull-Up or Lat Pulldown | 3 | 8-12 |
| EZ-Bar Curl | 3 | 10-12 |
| Triceps Rope Pushdown | 3 | 12-15 |
Notice Day 3 uses different variations (incline press, split squats, pulldowns) so you hit the muscles from fresh angles and avoid beating up the same movements twice.
Progression
Grow by using double progression. Pick a rep range, and when you can hit the top of it on every set with good form, add a little weight next time and work back up. Keep most sets within 1 to 2 reps of failure. Over 8 weeks you can slowly add a set or two to your bigger muscles as you recover well. Every 6 to 8 weeks, take a lighter deload week to freshen up. Track your lifts, that log is proof you’re progressing.
Nutrition & Recovery
Muscle is built with food and rest, not just training. To grow, eat in a slight calorie surplus with plenty of protein (aim for at least around 1.6 grams per kilo of bodyweight). Prioritize whole foods, and get carbs around your training for energy. Then sleep 7 to 9 hours and take your rest days seriously, that’s when the muscle actually gets built. For the full food picture, see my build muscle mass guide. I’m not a nutritionist, so tailor the food side to your own needs.
Wrapping It Up
Three days a week is plenty to get swole if you train smart: upper, lower, and full body, each muscle hit twice, heavy compounds first and isolation to finish, progressed steadily over time. Add enough food and sleep, stay consistent, and give it a full 8 to 12 weeks before you judge it. Size is built on principles, not on how many days you show up. Now go move some heavy ass weight. Let’s do this.
